The recovery industry has grown considerably faster than the evidence behind it.
Compression boots, percussion guns, cryotherapy chambers, contrast showers, infrared saunas, and a supplement aisle’s worth of powders — all marketed as the missing piece, most costing real money, and almost none of them delivering what the free options do.
So here’s an honest ranking. Recovery methods sorted by what the evidence supports and what they cost, from best value to worst.
One distinction to hold onto throughout, because it explains most of the confusion in this area: many recovery methods improve how you feel without improving how you perform. Research comparing recovery interventions after resistance exercise has found they can promote recovery of perceptual measures — soreness, perceived stiffness — without contributing to faster recovery of actual physical performance, neuromuscular function, or muscle damage markers.
Feeling better and recovering faster are not the same thing. Both have value. They shouldn’t be confused.
Tier 1: Free, and Nothing Else Comes Close
Sleep.
If you’re going to change one thing, change this. Sleep is when tissue repair, hormonal regulation, and adaptation actually occur, and no device compensates for a persistent shortfall.
It also runs in both directions with pain: poor sleep measurably lowers pain thresholds, meaning the same signal registers as more painful. So inadequate sleep doesn’t just slow recovery — it makes you hurt more while you wait.
Cost: nothing. What to do: consistent sleep and wake times, a cool dark room, and treating it as part of your training rather than what’s left over afterward.
Eating enough.
Adaptation requires raw materials. Training hard while under-eating is one of the more effective ways to spend months working without progressing, and it carries real consequences for bone health and general function.
If you’re training regularly and consistently eating less than the training warrants, that’s worth a conversation with your physician or a registered dietitian rather than something to work out alone.
Cost: nothing extra.
Doing less, sometimes.
Rest days, easier weeks, and genuine off-seasons are the mechanism by which training produces results. Adaptation happens between sessions, not during them.
Cost: nothing, though it’s psychologically the most expensive item on this list for a lot of people.
Tier 2: Cheap, Reasonable Evidence
Easy movement the day after.
Walking, easy cycling, gentle mobility. Modest but real benefit, and it beats lying still for most people.
Cost: nothing.
Compression garments.
This one has better support than most of the gadgets. An umbrella review of recovery strategies in endurance athletes concluded that no particular strategy could be broadly advised — but noted that individual studies suggest compression garments and cryotherapy are effective for training recovery.
Cost: low, one-off. Honest read: modest effects, plausible mechanism, low risk. Reasonable to use, not transformative.
Heat and sauna.
Comfortable, pleasant, generally low risk, and helpful for perceived recovery and relaxation. Effects on performance recovery are less established.
Cost: varies.
Tier 3: Popular, Modest, Expensive
Percussion massage devices.
Genuinely useful for short-term soreness relief and comfort. What they don’t have is strong evidence for improving actual performance recovery.
Cost: moderate. Honest read: a decent comfort tool. Not a recovery intervention in the way it’s marketed.
Massage.
An umbrella review of endurance athlete recovery found massage showed no effect on the recovery outcomes examined — though it clearly helps how people feel, and that’s not nothing.
Cost: high, recurring.
Foam rolling.
Cheap, and reasonable for short-term flexibility and soreness. Modest evidence for recovery beyond that.
Cost: low.
Compression boots.
The premium version of compression garments, at many times the cost, without correspondingly stronger evidence.
Cost: high.
Tier 4: The One That Can Work Against You
Cold water immersion — and this deserves proper explanation, because the picture is more specific than either the enthusiasts or the skeptics suggest.
After resistance training, regular cold water immersion appears to blunt the adaptations you were training for. A systematic review and meta-analysis found significant impairments in strength gains — a standardized mean difference of −0.60 — along with reductions in maximum isometric force and ballistic performance when cold immersion was applied regularly after resistance sessions.
A separate 2024 meta-analysis examining muscle growth specifically concluded that cold immersion immediately following resistance training may attenuate hypertrophic changes, with the authors noting some caution given the fair-to-poor quality of the underlying studies.
The proposed mechanism is straightforward: the inflammatory and signaling response after resistance training is part of how the adaptation happens. Suppressing it feels good and interferes with the process.
After endurance training, the picture is different. Aerobic adaptations, including time-trial performance and maximal aerobic power, appear to remain uncompromised by regular cold immersion. And network meta-analysis suggests moderate-temperature protocols — roughly 9 to 12°C for 10 to 15 minutes — may offer recovery benefits for endurance exercise, though at low certainty.
The practical translation:
If you lift to get stronger or build muscle, don’t finish those sessions in an ice bath. Passive recovery is the better option there.
If you’re an endurance athlete, or you’re trying to recover between same-day events or during a competition block where the next performance matters more than long-term adaptation, cold immersion is more defensible.
If you simply enjoy it, that’s a legitimate reason — just separate it in time from your strength sessions.
Cost: varies from free to considerable.
Tier 5: Weak Evidence, High Cost
Whole-body cryotherapy chambers. Expensive, and evidence remains limited. There’s also caution in the literature about regular exposure to very low temperatures potentially interfering with training adaptations.
Most recovery supplements. Beyond adequate overall nutrition, the evidence for most of what’s sold in this category is thin.

That’s the state of the evidence. It’s not that these things are useless — it’s that the effects are small, inconsistent, and dwarfed by sleep, food, and appropriate training load.

A Reasonable Approach
Get the free things right first. Sleep, food, rest days, easy movement. If those aren’t in place, nothing you buy will compensate.
Then, if you want, add cheap and low-risk options. Compression garments, foam rolling, heat.
Be deliberate about cold. Not after strength work. Reasonable in other contexts.
Treat the comfort tools as comfort tools. A percussion gun that makes you feel better is worth having. It isn’t accelerating tissue repair.
When Poor Recovery Isn’t a Recovery Problem
Sometimes persistent fatigue and soreness aren’t about your recovery routine at all.
Speak with your physician about fatigue that’s persistent and unexplained; fatigue with unexplained weight change, fever, or night sweats; breathlessness or chest symptoms on exertion; loud snoring or unrefreshing sleep despite adequate hours; low mood or loss of interest in things you usually enjoy; irregular or absent menstrual periods; or a marked drop in performance despite training sensibly.
Anemia, thyroid problems, sleep apnea, and several other conditions present as poor recovery, and no amount of compression boots addresses them.
