Most people measure their physical condition by numbers. Weight on the scale. Miles on the watch. Pounds on the bar. Steps on the phone.
Those numbers have their place, but none of them answer the question that actually determines quality of life over the long run: what can your body still do?
Not what could it do at 25. What can it do this afternoon, without planning around it, without recruiting help, without a wave of apprehension first.
Below are six abilities worth checking on yourself. They aren’t athletic feats. They’re the underlying capacities that everyday independence quietly rests on — and each one tends to erode slowly enough that people don’t notice it going until something forces the issue.
Before you start: try these near a counter, wall, or sturdy chair you can grab. Skip any that feel unsafe, and stop immediately if anything produces sharp pain. If you’ve had recent surgery, a significant injury, a fall, or you experience dizziness, please get individual guidance before self-testing.
1. Get Down to the Floor and Back Up
The test: From standing, lower yourself all the way to sitting on the floor, then return to standing. Note how much you depended on your hands, a chair, or a wall.
Why it matters: This is arguably the single most informative movement test there is, because it bundles together nearly everything — leg strength, hip and ankle mobility, balance, coordination, and confidence. It also has real-world stakes: the ability to get up from the floor unassisted is what determines whether a minor fall is an inconvenience or a crisis.
What good looks like: Getting down and back up with minimal hand support, without dropping heavily or needing to crawl to furniture.
How to build it: Practice it. Genuinely — this is a skill that responds quickly to repetition. Start with a hand on a chair and progress toward less support over weeks. Add split squats, step-ups, and glute bridges to build the underlying strength.
2. Balance on One Leg for 30 Seconds
The test: Stand near a counter, lift one foot a few inches off the ground, and hold. Time it. Then repeat with your eyes closed for as long as you safely can — this version is much harder and much more revealing.
Why it matters: Single-leg balance is a strong indicator of overall neuromuscular function, and every step you take while walking is technically a single-leg stance. Poor balance also tends to be asymmetrical, and a clear difference between sides often points to something worth investigating.
What good looks like: Thirty seconds per side with eyes open, reasonably steady, without hopping or grabbing. Ten seconds or more with eyes closed is a solid marker for most adults.
How to build it: Practice daily while brushing your teeth — one leg per side of the mouth. Progress to eyes closed, then to standing on a cushion or folded towel. Balance improves remarkably fast with consistent, brief practice.
3. Stand Up From a Chair Five Times Without Using Your Hands
The test: Sit in a standard dining chair with arms crossed over your chest. Stand up fully and sit back down five times, as quickly as you safely can. Time it.
Why it matters: This is a well-established clinical measure of lower body strength and power. It’s also something you do dozens of times a day, and when it starts requiring hands, that’s usually the first visible sign of declining leg strength — not the last.
What good looks like: Most healthy adults complete five repetitions in under about 12 seconds. More important than the exact number is whether you can do it at all without pushing off, and whether that’s changed over the last few years.
How to build it: Sit-to-stands are their own exercise — do sets of eight to ten, gradually reducing hand assistance. Add loaded squats, split squats, and step-ups twice weekly.
4. Reach Both Arms Fully Overhead
The test: Stand with your back against a wall, feet a few inches out, and press your low back flat toward the wall. Now raise both arms straight overhead and try to touch the backs of your hands to the wall — without letting your ribs flare or your back arch away from it.
Why it matters: Full overhead reach requires shoulder mobility, thoracic spine extension, and the ability to control your ribcage. Losing it is extremely common in anyone who spends hours at a desk or steering wheel, and it’s the reason so many people compensate by arching their back to reach a high shelf — a pattern that eventually irritates something.
What good looks like: Hands reaching the wall with the low back staying flat and the ribs down.
How to build it: Thoracic extension over a foam roller, wall slides, doorway pec stretches, and time spent in overhead positions with light load — carrying something overhead, or simply hanging from a bar if that’s available and comfortable for you.
5. Squat Down With Your Heels on the Ground
The test: With feet about shoulder-width apart, squat down as low as you comfortably can while keeping your heels flat on the floor. Where do you end up? Can you sit there for 30 seconds?
Why it matters: The deep squat is a resting position humans use worldwide, and in cultures where it’s part of daily life, people retain it into old age. Losing it usually reflects some combination of restricted ankle dorsiflexion, hip mobility, and simple disuse. Ankle restriction in particular has downstream consequences — it changes how you walk, how you climb stairs, and how you absorb load through the knee and hip.
What good looks like: Reaching a comfortable deep position with heels down and being able to sit there for 30 seconds or more without strain.
How to build it: Practice supported squat holds — hold a doorframe or a suspension strap and sit into the position, letting gravity assist. Work on ankle mobility with knee-to-wall drills. Accumulate time rather than chasing depth quickly.
6. Carry Something Heavy for a Minute
The test: Pick up a reasonably heavy object — a loaded suitcase, a full grocery bag, a dumbbell — in one hand and walk with it for 30 to 60 seconds without leaning dramatically or losing your posture. Then switch sides.
Why it matters: Carrying is the most underrated capacity on this list. It demands grip strength, core stability, shoulder integrity, and postural endurance simultaneously. Grip strength in particular is one of the more striking predictors of general health outcomes in older adults — it tracks with overall strength and function throughout the body.
What good looks like: Carrying roughly a quarter of your body weight in one hand for a minute without significant side-bending or your shoulder collapsing forward.
How to build it: Loaded carries are the exercise. Farmer’s carries, suitcase carries, and simply choosing to carry your groceries rather than wheeling them all count. Add them to the end of strength sessions.
Bonus: Turn Your Head to Look Behind You
Sit facing forward and rotate your head to look over each shoulder. Compare the two sides. Restricted neck rotation is extremely common in desk workers, it’s frequently asymmetrical, and it has a practical safety dimension every time you check a blind spot while driving.
What to Do With Your Results
If several of these were harder than you expected, the useful response isn’t discouragement — it’s targeting.
Most losses in this list come from disuse rather than damage, and disuse is largely reversible. Balance improves within weeks. Ankle and hip mobility respond to consistent work. Strength and grip build steadily at any age, including into the eighties and beyond.
The strategy is straightforward: pick the one or two that scored worst, work on them briefly and consistently — five to ten minutes most days beats an hour once a week — and retest in six to eight weeks. Keep two full-body strength sessions in the week alongside it.
When to Get It Assessed Instead
Some findings deserve professional eyes rather than a self-directed plan: a clear difference between your left and right sides, pain during any of these tests, a noticeable decline over the last year, dizziness with position changes, any history of falls, or a test you simply can’t perform at all.
None of those are causes for alarm. They’re causes for a proper assessment, so that what you work on is actually what’s limiting you — rather than a guess.
